to prolong lifespan &lt;em&gt;and&lt;/em&gt; preserve function.&lt;/p&gt;
&lt;h2 id="the-problem-sarcopenia"&gt;The problem: sarcopenia&lt;/h2&gt;
&lt;ul&gt;
&lt;li&gt;After ~30 you lose roughly &lt;strong&gt;1% of muscle per year&lt;/strong&gt; (3–5% per decade), and
~50% of people have sarcopenia by 80 (Workout).&lt;/li&gt;
&lt;li&gt;Without strength training the body drifts toward &amp;ldquo;a fat core with thin spider
limbs.&amp;rdquo; No amount of cardio fixes this — you need &lt;strong&gt;both&lt;/strong&gt; strength and cardio.&lt;/li&gt;

&lt;li&gt;&lt;strong&gt;Hormones.&lt;/strong&gt; Large leg/back muscles help maintain hormone levels; heavy
training and depleting glycogen signal testosterone and growth hormone
(Head Strong, Sinclair).&lt;/li&gt;
&lt;li&gt;&lt;strong&gt;Metabolism.&lt;/strong&gt; Muscle raises your resting burn — which is also why it&amp;rsquo;s the
durable answer to weight (see lose weight).&lt;/li&gt;
&lt;li&gt;&lt;strong&gt;Senescent cells.&lt;/strong&gt; ~12 weeks of exercise can meaningfully lower the count of
&amp;ldquo;zombie&amp;rdquo; senescent cells that drive inflammation and cancer (Sinclair).&lt;/li&gt;
&lt;li&gt;The numbers: resistance training alone → &lt;strong&gt;10–20% lower&lt;/strong&gt; early-death risk;
strength &lt;strong&gt;plus&lt;/strong&gt; aerobic → &lt;strong&gt;~40% lower&lt;/strong&gt; odds of premature death vs inactive
(Workout).&lt;/li&gt;
&lt;/ul&gt;
&lt;h2 id="how-to-train-for-the-long-game"&gt;How to train for the long game&lt;/h2&gt;
&lt;ul&gt;
&lt;li&gt;&lt;strong&gt;Start early&lt;/strong&gt; — muscle is harder to build with age, so bank it now.&lt;/li&gt;
&lt;li&gt;&lt;strong&gt;Low intensity daily&lt;/strong&gt; (steps, take the stairs) + &lt;strong&gt;3×/week losing your
breath&lt;/strong&gt; for ~15 min (HIIT / weights) (Sinclair).&lt;/li&gt;
&lt;li&gt;&lt;strong&gt;Prioritize legs and back&lt;/strong&gt; (hormones + fall protection).&lt;/li&gt;
&lt;li&gt;&lt;strong&gt;Train type-II fibers&lt;/strong&gt; — reactivity, explosivity, jumping &lt;em&gt;and landing&lt;/em&gt;.
You&amp;rsquo;re most likely to fall stepping down/off, so train the brakes.&lt;/li&gt;
&lt;li&gt;&lt;strong&gt;Grip strength&lt;/strong&gt; is one of the single best-correlated markers of longevity.&lt;/li&gt;
&lt;li&gt;Reframe the goal from &lt;em&gt;&amp;ldquo;what kills you&amp;rdquo;&lt;/em&gt; to &lt;em&gt;&amp;ldquo;what ruins quality of life&amp;rdquo;&lt;/em&gt; —
being able to play with kids, hike, travel, garden into old age.&lt;/li&gt;
